Recommendations are often expressed as grams per kilogram of body weight per day rather than a single universal gram target. This calculator multiplies your weight — converted to kg if needed — by an activity factor you select, a simplified model drawn from sports nutrition literature and the US RDA baseline for sedentary adults.

Activity tiers in this tool: sedentary adults near 0.8 g/kg (close to the US RDA minimum adequate intake), moderate activity at 1.2 g/kg, active training at 1.6 g/kg, and athlete at 2.0 g/kg. These ranges overlap with positions from the Academy of Nutrition and Dietetics and ISSN for exercisers, but individual needs vary with age, calorie deficit, injury recovery, and training type.

More protein is not automatically better. Excess intake beyond needs does not linearly build muscle and may displace carbohydrates, fats, and micronutrients from whole foods. Kidney disease, liver conditions, and certain metabolic disorders require protein limits set by a clinician — not calculator defaults. Pregnancy and breastfeeding increase needs beyond what this tool shows.

Timing and distribution matter for muscle protein synthesis — spreading intake across three to four meals with 20 to 40 g per sitting is a common sports nutrition pattern supported by NIH-reviewed research summaries. A single massive protein dinner does not fully compensate for skimpy breakfast if muscle support is the goal throughout the day. Calorie deficit dieting while training often warrants protein at the upper end of your activity tier to preserve lean mass.

Whole food sources — lean meat, fish, eggs, dairy, legumes, tofu, tempeh — should cover most needs without supplements. Protein powders are convenience, not requirement. Vegetarians and vegans can hit targets by combining legumes, grains, and soy products across the day; amino acid variety matters more than hitting a number in one meal.

Older adults may need higher protein than sedentary defaults to counter sarcopenia — muscle loss with aging — even when activity level looks moderate. This calculator does not adjust for age automatically. CDC nutrition guidance emphasizes protein foods alongside fruits, vegetables, and whole grains as part of overall dietary pattern rather than isolating one macro. Spread intake rather than loading it all at dinner.

Worked example with defaults: 170 lb (approximately 77.1 kg) at moderate activity (1.2 g/kg). Daily protein equals 77.1 times 1.2, approximately 92 g per day (about 3.2 oz). Switching to athlete tier (2.0 g/kg) raises the estimate to about 154 g — nearly double — illustrating how activity selection moves the number. Sedentary tier at 0.8 g/kg would yield about 62 g. Three meals near 30 g each cover moderate tier roughly.
